The High-Efficiency Glute Workout: 25 Minutes to Maximum Growth

25 Minutes to Bigger Glutes: The Hip Thrust and Split Squat Workout

When time is tight, you cannot afford fluff in your training program. If maximum glute hypertrophy is your goal, biomechanical research points consistently toward two non-negotiable movement patterns: a horizontal loading movement where peak tension occurs in full hip extension, and a vertical single-leg loading movement that stretches the muscle under load.

By pairing the Barbell Hip Thrust and the Bulgarian Split Squat into a high-intensity superset protocol, followed by a targeted isolation burnout, you can achieve maximum mechanical tension and metabolic stress in just 25 minutes.

Why This Pairing Works: The Research

Electromyography (EMG) and hypertrophy studies consistently highlight these two exercises for complete gluteus maximus development:

Horizontal Loading (Hip Thrust): Unlike standard squats where tension drops at the top, the hip thrust places maximum mechanical strain on the glutes at peak contraction (full hip extension).

Vertical Single-Leg Loading (Split Squat): Unilateral split squats load the glutes in a deep stretch position—a critical driver for hypertrophy. They also engage the gluteus medius for stability, addressing muscular imbalances between limbs.

The 25-Minute Glute Hypertrophy Routine

Phase 1: Heavy Superset (15 Minutes)

Perform Exercise A1, rest 60 seconds, perform Exercise B1, rest 60 seconds. Repeat for 3 total rounds.

ExerciseSetsRepsRestFocus
A1. Barbell Hip Thrust38–1060 secHeavy load, pause 1 sec at peak lockout
B1. Bulgarian Split Squat310 per leg60 secDeep stretch, slight forward torso lean
Form Tip: On the Bulgarian split squat, tilt your torso slightly forward at a ~45-degree angle to shift loading directly onto the glute of the working leg rather than the quadriceps.

Phase 2: High-Rep Burnout Finisher (7 Minutes)

After completing the main superset, take a 2-minute breather. Then perform this bodyweight/light-resistance burnout back-to-back with zero rest between movements.

1 - Frog Pumps (Bodyweight or Dumbbell on Hips): 1 Set × 30 Reps

Execution: Lie on your back, feet soles together drawn up toward your groin. Drive through the outer edges of your feet into full hip extension.

    2 - Standing Banded Abductions: 1 Set × 20 Reps per side

Execution: Place a mini-band around your knees or ankles. Maintain a micro-bend in your standing leg and abduct the working leg outward at a 45-degree angle.
